How Long Should You Actually Stretch? The Numbers From the Research

Ask ten people how long to hold a stretch and you will get ten answers. Thirty seconds. Sixty. Until it stops hurting. Two minutes on the tight side.

The research is more specific than the folklore, and it points somewhere most people do not expect: accumulated volume appears to drive results more than the length of any single hold.

The number to start from

The American College of Sports Medicine recommends accumulating roughly two to three minutes of stretching per muscle group in each session, typically built from holds of around 60 seconds per exercise, performed on at least two or three days per week.

Note that the two-to-three minutes is a per-session target for a given muscle, not a weekly total. The interesting question is what happens when you vary how you reach it.

Hold duration appears to matter less than you were told

A 12-week randomised trial applying the ACSM parameters — 173 participants, a consistent daily dose of 180 seconds, three days per week, across six different stretching groups — found significant improvements in hip flexion passive range of motion in every stretching group, whether individual holds lasted 15, 30 or 45 seconds.

Twelve holds of 15 seconds produced comparable improvements to four holds of 45 seconds. Comparable, not identical — but the differences were not what determined the outcome. Within the usual 15-to-60-second range, individual hold duration appears to have little influence provided the total volume is equivalent.

Meta-analysis evidence points the same way: increasing hold duration or daily frequency beyond moderate protocols tends to produce small or negligible additional benefit rather than proportionally more.

The practical consequence is liberating. If holding a stretch for 45 seconds makes you dread the session, do 15-second holds and do more of them. On average the outcome is broadly similar, and the version you actually complete is the one that works.

Where the returns start to flatten

Meta-analyses of static stretching describe a dose-response relationship with diminishing returns. The largest improvements appear to be reached somewhere in the region of a few minutes per session and around ten minutes per week per muscle group, after which additional volume tends to buy progressively less.

Two caveats worth stating, because this is where popular summaries overreach. There is no established universal cutoff beyond which stretching stops working — further gains remain possible, they simply get smaller. And at least one systematic review found no significant relationship between total stretch duration and effect size at all, likely because most included studies clustered at lower volumes. The dose-response picture is real but less precisely mapped than round numbers suggest.

What this means in practice: if you are already at a moderate weekly volume and progress has stalled, adding minutes is unlikely to be the highest-value change.

How fast to expect change

Reviews report significant range-of-motion improvements from static stretching within intervention periods of four weeks or less, with a moderate effect compared to no stretching.

Four weeks is a reasonable expectation. If you have stretched consistently for a month and measured nothing, it is worth reviewing volume, frequency and technique — though response also varies with age, starting stiffness, prior injury and individual factors outside your control.

Which raises the practical problem.

The reason most people quit

Strength training has a built-in feedback loop. The weight on the bar is a number, it goes up, and you can see that it went up.

Flexibility has no equivalent. You stretch, it feels roughly like it did on Tuesday, and after three weeks of no perceptible change you quietly stop — not because it wasn't working, but because nothing told you it was.

The fix is unglamorous: measure something. Self-monitoring is broadly associated with better adherence across exercise programmes, and a notebook is enough.

One practical way to do it

A simple way to make progress objective is a segmented strap. Numbered stretching bands have eight marked loops along their length — you grip the loop you can reach today and write the number down. Loop four in week one, loop five in week three.

To be clear about the status of that suggestion: no study has compared segmented straps against plain ones for adherence or progression. It is a practical way to create a measurable marker, not a research finding.

The strap itself does solve a genuine mechanical problem. Reaching for your toes means your hamstrings are being stretched while also working to hold you in position. A strap lets you maintain the position without generating as much force to sustain it, which makes it easier to relax into the stretch. That is why straps are a standard tool in physiotherapy and rehabilitation.

Three tensions covers the range: lighter for shoulders and thoracic work, firmer for hamstrings and hips.

A protocol you can follow

Three sessions a week, roughly twelve minutes. Per muscle group, accumulate two to three minutes:

  • Hamstrings — supine, strap around the foot. 4 × 45 s per leg, or 6 × 30 s. Log the loop.
  • Hip flexors — half-kneeling. 4 × 45 s per side.
  • Shoulders and chest — strap overhead, hands wide. 4 × 45 s. Log the loop.
  • Calves — seated, strap around the ball of the foot. 4 × 45 s per leg.

Record two loop numbers weekly: hamstrings and shoulders. Reassess at four weeks. If nothing moved, consider adding a fourth weekly session before adding minutes to existing ones.

What stretching does less well

Worth stating plainly, because the category tends to overclaim.

Stretching improves range of motion — that is the well-supported outcome. Its effect on delayed-onset muscle soreness is small rather than absent. Performed as a sole intervention it does not meaningfully increase strength or muscle size, though loaded stretching is a separate and still-developing area of research. And the evidence for injury prevention is considerably weaker than the marketing suggests.

If your goal is to squat deeper, reach overhead without your ribs flaring, or sit at a desk without your hips locking up, this is the right tool. If your goal is muscle, you need a progressive overload stimulus rather than more range.

Most people training at home want both, on different days.
